Super set HIIT Rowing/Bench press ( after each bench set a 500m sprint was completed on the erg ), no rest.

PL tricep extensions - 3 X 10 @ 10 kg (similar to a regular tricep extension but targets the medial and lateral heads only, taking the strongest long head out of the equations)
Kroc Rows

Shrugs
3 X 15 @ 60 kg
Notes: still very light for bench, Friends have finally convinced me to look at competing again, but in bench press only. some of my friends have had people I barely know tell them how much of an inspiration I have been to them for fitness and lifting and I need the lifting to keep my mind right, I just have to work through some of the pain.
Lunch
2 pieces of grilled porterhouse with 2 fried eggs (no oil) (stopped and got some bulk meat at my butcher on the way home from gym)
