IMHO bench press is the most over used worthless exercise there is. I don't care what your sport is. Only thing bench is good for is bodybuilding.
If you go to the gym, do a light warm up on a bike or treadmill 5-10min low intensity. Then do a resistance circuit 30-45min. Then do your cardio 30-45min. 3-6 days a week. Stretch after cardio.
