The stairs and running are probably the worst on the back.

When you do stairs, do step by step as fast as you can. Don't skip steps.
 
HIIT is suppose to be a cardiovascular, aerobic workout. It shouldn't involve things that you normally do with weights like squats and pushups.


This is incorrect. HIIT is anaerobic.
 
HIIT is only a 12 minute workout....maybe 15 minutes tops. If you are doing more than that, then you are not triggering the benefits of HIIT. Remember, there is a difference between HIIT and IT. Interval training is not high intensity interval training.

There are aerobic aspects of HIIT but it is primarily an anaerobic exercise geared to increase excess post exercise oxygen consumption.
