routine needed

All right I don't really know where to start with what I need... so ill just dive in. I’m 18 years old, 170 lbs, and 5 feet 11 inches, not fat nor very defined. For this last Christmas my parents got me an imitation Bowflex called a Techrod. And I put it together and used it that day but since then I think I’ve used it maybe ten times. Its not that I don’t want to use it its just I never do, nor do I have an excuse like I can’t find time because I can. I want to get into a good routine, so I think I want to dive headfirst and start right with some solid advice from this post. I think I want to do a full body workout on Mondays, Wednesdays, and Fridays and cardio on Tuesdays, Thursdays, and Saturdays, so I will have a cardio between every workout. I need a list of exercises for the full body workout because I lost my booklet that came with my Techrod.I also want to have a good diet that would help maximize muscle growth, I have a container of whey protein that I want to use. thanks a ton in advance for any hep you can give me!
 
As to my understanding bow flex is a cable machine. Personally, I tihnk to get an effective workout you have to use free weights. But Cable machines are okay for rows, and if you are limited soley to machines, cable machines are best. Read the Weight training 101 sticky, and look at some other threads that others like yourself posted like "workout help" or wahtever. This question has been answered before.
