Hello my people

I'm 29, 5'9", 180 lbs and I just started working out regularly last month. My routine consists of a full body workout for 30 minutes 5 days a week ending each workout with calfs, forearms, or abs (depending on the day) and then 15 minutes of low intensity cardio (keeping my heart rate under 150).

I've read a lot of the forums reguarding diet and workouts, but haven't been able to find any real specifics. The grocery list posted in the diet forum is excellent, but I wish it told me how much of each to buy and how much of each to eat during meals. If anyone has a sample diet they could post it'd be much appreciated. I'm also looking for a simple straight forward workout that lists sets and reps for each movement so I can be sure I'm getting the most out of my time in the gym.

I'm new to this board, so forgive me if this is the wrong forum for this topic. I just want to get off on the right foot.
