question about strength

Ok, I train for martial arts and im wondering... when weight lifting how do i gain strength best?

I heard first that its by pyramid training... one set of 12, then 10 then 8. then i heard its by doing high reps ( i heard this from a pro b ball player) then i heard its thru low reps.

i dont care about gaining size or looking good, i would like to stay my normal size. and i need to keep my muscles fast so i dont want to gain any bulk. i also dont want to lose any flexibility.

so what it is?

high reps? low reps? super sets? pyramids?

yea that makes plenty of sense. but im worried about hurting myself. the idea blasting a bench press as fast as i can is a little intimidating.

how could i do this without damaging my joints? should i lock my joints when i do the explosive exc?

I think he means your tempo should be something like 5050 where you spend 0 seconds in the fully extended or fully contracted positions, that way you are putting continuous stress on your muscle
