Mission impossible- Getting back into shape and fast (rookie to structured workout)

Hello everyone, i've been looking around for a while but not quite found what i need!

Now a few things- Firstly, diet wise i eat healthy, not as often as i should but reletively healthily. However, being vegetarian and having a short ish amount of time, i am expecting a protein supplement to be useful.
I will be using the gym, now i have never really used a gym before (ive used running machines etc, but not much else).
i cant do free weights, call me a coward but they scare the crap out of me so i'll be using weight machines.

Now. I have never had a proper workout before, as i used to play alot of sport so kept toned doing that, however i have had a reletively long term injury (2-3 months) and without regular exercise (i injured an arm and leg) things have gone downhill a bit.

My goal is to put on a good amount of muscle mass in my upper body and more importantly regain lost stamina, condition and upper body strength, these are my 3 targets.

I have a training camp in 1 month and then a biiiig tournament in 2 months so i want to try and be as fit as possible.

Now, i have read through a bunch of threads but none seem to be comprehendeable to me as i'm a rookie at actual proper training!

so my question is, what kind of circuits should i be doing (i'm guessing it's not as simple as 30 minute weight/20 minute run/20 minute row 20 minute cycle then some swimming and sauna time!) so can anyone reccomend any activities for me that will predominantly give back upperbody strength and reletively fast! as i don;t have time to work it back up as slowly as last time, condition etc will predominant;y be just running but what i need more also is explosive power.

To conclude: i screwed myself up, lost fitness and now i need to build up in the next 2 months : Explosive power (mainly in my legs) upper body strength (gotta throw hard) and condition and fitness (got to run for 60 minutes, lots. per game.)
